Hi jman,
Here is some immediate advice.
1. Move your body. Get up and go for a long walk. A walk long enough for you to be physically tired. During the walk, count your breaths from 1 to 100. If you lose track, calmly start again. When you're on your walk, consciously use your senses. Say to yourself, "I am seeing that tree", "I am hearing that car", "I am feeling the gravel under my feet". Pay no attention to anything other than what's in front of you right then. Your senses are trying to heal you. They are on your side.
